How to Train for Hyrox Without a Sled or SkiErg

The Access Problem
Hyrox is exploding, but finding a gym with a 50m sled track and SkiErg is tough.Don't let that stop you. The engine (cardio) is 50% of the race, and you can simulate the rest.
1. Sled Push Simulation
The Real Event: 50m Sled Push(Heavy).
The Gym Hack: Deadmill Pushes.
- Turn a treadmill OFF.
- Lean against the front bar.
- Push the belt with your legs.
- Resistance: The friction of the motor provides unlimited resistance.Set the incline to 15 % for brutal difficulty.
- Protocol: 3 sets of 1 - minute pushes.It burns worse than the real sled.
2. SkiErg Simulation
No SkiErg ? Use the Lat Pulldown or Cable Tower .
- Setup: Attach a tricep rope to a high pulley.
- Movement: Step back.Hinge at the hips.Drive the rope down past your thighs using your lats and abs.
- Volume: High reps(50 +).You need to simulate the metabolic burn, not max strength.
3. The Burpee Broad Jump
The hardest event.
You don't need equipment. You need space.
Find a 25m stretch(or go to a park).
- Variable: Chest to floor on every rep.Jump as far as possible.
- Target: 100m total distance.
This triggers the same "whole body flush" fatigue as the real event.
4. Sled Pull Simulation
The Real Event: 50m Sled Pull.
The Gym Hack: Plate Drag or Rope Pulls.
- Thread a thick rope through a kettlebell handle.
- Walk backwards dragging it on a carpet / turf strip.
- OR: Use the cable row machine, stand far back, and do "step back rows."
5. Farmers Carry
The Real Event: 200m Kettlebell Carry.
The Gym Hack: Dumbbells.Grab two heavy dumbbells(24kg / 32kg) and walk on a treadmill(carefully) or laps around the weight room.Grip strength is grip strength.
6. Wall Balls & Lunges
If your gym doesn't have an 8-foot target for wall balls, use the ceiling or a high point on a pillar.
- The Hack: Use a 20lb ball and focus on depth and power.
- Lunges: Hyrox lunges are weighted(20kg / 30kg).If you don't have a sandbag, use a barbell on your back or dumbbells in farmer hold.
The Strategy: Compromised Running
Hyrox is not a lifting race; it is a running race interrupted by strength work.
The "Jelly Leg" Protocol:
- Run 1km at race pace.
- Immediately do 1 min of Deadmill Pushes.
- Immediately run 1km again.
The goal is to teach your heart to clear lactate while your legs are under mechanical load.If you can't push through the sled wall, you can't win the race.
